Aim to perform each exercise for approximately 30-60 seconds, or cycle through the entire routine 2-3 times, depending on the time you have available and your body’s readiness. 1. Dynamic Walkouts: Full Body Engagement
The Walkout is an exceptional dynamic movement that not only warms up your shoulders and core but also provides a significant stretch for your hamstrings and calves. Begin by standing tall with your feet hip-width apart. Hinge forward at your hips, keeping a slight bend in your knees if needed, and place your hands on the floor directly in front of your feet. Slowly “walk” your hands forward, maintaining a stable core and keeping your hips from sagging, until you reach a full plank position. Ensure your wrists are stacked directly under your shoulders. Hold the plank briefly, then reverse the movement by walking your hands back towards your feet, pushing through your palms and engaging your core, to return to the standing position. This movement mobilizes the entire spine, strengthens the abdominal muscles, and effectively prepares your upper body for weight-bearing exercises.
2. Downward-Facing Dog (Down Dog): Deep Stretch and Mobilization
Downward-Facing Dog is a cornerstone pose in yoga, offering a profound stretch for the entire posterior chain while strengthening the shoulders and improving spinal decompression. Start on your hands and knees, with wrists under shoulders and knees under hips. Press into your palms, tuck your toes, and lift your hips towards the ceiling, forming an inverted ‘V’ shape with your body. Aim to lengthen your spine, draw your shoulder blades down your back, and gently press your heels towards the floor (a slight bend in the knees is perfectly fine if your hamstrings are tight). Focus on distributing your weight evenly between your hands and feet. Sit your hips back onto your heels and extend your arms forward, resting your forehead on the mat. Take a few deep breaths here. Then, to add the side lean, gently walk both hands over to one side (e.g., to the right), feeling the stretch along the opposite side of your torso (your left side). Hold for a few breaths, then repeat on the other side. This variation enhances mobility in the thoracic spine, stretches the side body, and offers a moment of mental focus before your workout.
4. Shoulder Rotations + Band Pull-Aparts: Rotator Cuff Activation and Posture

Shoulder Rotations: Stand tall, relax your shoulders, and begin making small, controlled circles with your arms, first forwards, then backwards. This gentle motion helps lubricate the shoulder joint and wakes up the stabilizing muscles.
Band Pull-Aparts: Grab a light resistance band (I highly recommend the quality bands from Recreation Sweat for their durability and versatility). Hold the band with both hands, palms facing down, about shoulder-width apart. Keeping your arms straight but not locked, pull the band apart, squeezing your shoulder blades together. Focus on initiating the movement from your upper back and rear deltoids, not just your arms. Control the eccentric phase as you slowly return to the starting position. This exercise is fantastic for improving scapular retraction, strengthening the muscles that support good posture, and preparing the shoulders for pressing and pulling movements.
5. Triceps Stretch: For Upper Arm Flexibility
Often overlooked in warm-ups, stretching the triceps is vital for optimal overhead mobility and elbow health. Extend one arm straight up towards the ceiling. Bend your elbow, letting your hand drop behind your head, aiming to touch your upper back.
