Try this full-body, pregnancy-friendly workout the next time you need something quick and effective—just two dumbbells required. I completed this circuit at 31 weeks pregnant and found it appropriately challenging while still comfortable and safe for that stage.
Dumbbell-Only Workout
I began with a warm-up: incline treadmill walk (incline 10) at 3 mph for about 10 minutes. The full-body circuit below is designed to be repeated for 3–4 rounds depending on how you feel:
Reverse Lunge To Lateral Lunge
Reverse lunge (x1) to lateral lunge (x1) = 1 rep. Repeat 10 times per leg.
Front-rack one dumbbell at shoulder height for the reverse lunge, then control the weight as you step into a lateral lunge toward the opposite foot. Keep your chest upright, core engaged, and move deliberately through each rep to maintain balance and alignment.
Dumbbell Deadlifts
Repeat 10–12 times.
Use one or both dumbbells for deadlifts based on what feels best. Focus on hinging from the hips while keeping a long, engaged spine and a strong core. Aim to hinge to roughly a 90-degree angle at the hips while maintaining control on the return.
Lateral Raises
Repeat 10–12 times.
Start with the dumbbells down in front of your thighs, then lift them up and out to shoulder height with a slight bend in the elbows. Keep your spine long and stacked, pause briefly at the top, then lower slowly and with control to engage the shoulder muscles safely.
Upper Body Complex
Overhead Press (x2) to Bent Over Row (x2) to Hammer Curl (x1) = 1 rep. Repeat 10 times.
This efficient upper-body complex works multiple muscle groups in one flow. Begin with a hammer curl, press overhead twice, then hinge with a controlled finish into two bent-over rows. Keep transitions smooth and core engaged to protect the spine while maximizing time under tension.
Jumping Jacks To Jump Squats
Repeat for 30 seconds.
This interval raises your heart rate and boosts energy. Alternate between a set of jumping jacks and jump squats, maintaining a steady, sustainable pace. If impact is a concern, opt for a low-impact version—marching jacks and bodyweight squats with a controlled rise—so you can still get the cardiovascular benefit safely.
If you enjoyed this routine, try adapting the rounds or rep ranges to suit your fitness level and trimester. Always listen to your body, stay hydrated, and consult your healthcare provider before starting or modifying any exercise program during pregnancy.
