Crafting a Healthy and Deliciously Balanced Meal with Every Bite
My culinary philosophy revolves around balanced nutrition, and these High-Protein Meal Prep Egg Cups perfectly embody that principle. They are not only deliciously nourishing but also incredibly customizable, allowing you to incorporate your favorite mix-ins or make the most of what’s already in your refrigerator. For this recipe, I’ve carefully selected a handful of healthy yet incredibly tasty ingredients that effectively fuel both my body and my discerning taste buds.
- Eggs: Often hailed as ‘nature’s multivitamin,’ eggs are a superior source of high-quality, complete protein. Beyond their protein punch, they are rich in essential vitamins such as A, D, E, and a spectrum of B vitamins, including B12 and folate, which are vital for energy production and cellular health. Furthermore, they provide healthy fats, including DHA (especially in pasture-raised eggs), and crucial minerals like choline (beneficial for brain health), iron, and selenium. These nutrients work synergistically to support overall well-being.
- Chicken sausage: This ingredient isn’t just about adding more lean protein; it also infuses the egg cups with a burst of savory flavor. Opting for high-quality, preferably organic or nitrate-free chicken sausage, ensures you’re adding wholesome goodness without unnecessary additives. It’s a fantastic way to make your breakfast more substantial and satisfying.
- Cottage cheese: This humble dairy product is a true powerhouse, significantly contributing to the high-protein content of these egg cups. Beyond protein, cottage cheese is an excellent source of calcium, which is fundamental for strong bone health. It also delivers good nutrition and a complete profile of essential amino acids, making it a valuable addition for muscle repair and growth. Its creamy texture also helps create a wonderfully fluffy egg cup.
- Red bell pepper & Green onions: These vibrant vegetables are more than just pretty additions; they pack a serious nutritional punch. Red bell peppers are an excellent source of dietary fiber, supporting digestive health, and are incredibly rich in Vitamin C, a powerful antioxidant that boosts immunity. Both red bell peppers and green onions are loaded with antioxidants and a variety of vitamins, adding not only a delicious, fresh flavor but also a significant nutritional boost to each cup.
- Baby spinach: A leafy green superstar, baby spinach is remarkably high in potassium, which is important for maintaining healthy blood pressure, and rich in B vitamins (like folate) and iron, crucial for energy and oxygen transport. Incorporating baby spinach is one of the easiest and most effective ways to subtly sneak more greens into your diet, ensuring you get a robust dose of micronutrients without overpowering the other flavors.
Seasoned perfectly with a touch of salt and freshly ground black pepper, I topped my cute little egg cups with some shredded goat cheddar and extra sliced green onions. The combination is absolutely divine, and I’m completely obsessed with the result!

Step-by-Step Guide: How to Make My High-Protein Meal Prep Egg Cups
Creating these high-protein egg cups is a straightforward process, but a few key tips will ensure perfection. Pay special attention to your choice of muffin tin for the best results!
*Note: For significantly easier release and cleanup, I highly recommend using a silicone muffin tin. This material prevents sticking and ensures your egg cups pop out beautifully. If you opt for a silicone mold, always place it on a sturdy baking sheet before filling to prevent spills and provide stability when transferring it to the oven.
- Preheat your oven to 375°F (190°C). Generously spray your muffin tin (or silicone mold) with avocado oil cooking spray and set it aside. This step is crucial for preventing sticking, even with non-stick or silicone pans.
Mix-ins: Building a Flavorful Foundation
The mix-ins are where much of the savory flavor and texture come from. Pre-cooking them is essential for preventing soggy egg cups.
- In a large skillet, heat the avocado oil over medium heat until it shimmers.
- Once hot, add the white parts of the green onions and the chopped red bell pepper. Sauté these vibrant vegetables for about 2 minutes, stirring occasionally, until they begin to soften slightly and release their aromas.
- Next, add the chopped chicken sausage, sea salt, dried oregano, and a generous amount of freshly ground black pepper to the skillet. Toss everything together to combine the seasonings evenly.
- Cook, undisturbed, for approximately 3 minutes to allow the sausage to develop a beautiful brown crust. Stir, then continue to cook, breaking up any large pieces, until the sausage is browned on all sides and cooked through.
- During the final minute of cooking, stir in the baby spinach. Toss everything together until the spinach is just wilted and vibrant green. It’s important not to overcook the spinach here.
- Remove the skillet from the heat and allow the mix-in mixture to cool completely to the touch. This step is critical; adding warm mix-ins to the egg mixture can prematurely cook the eggs.
- Once cooled, spoon even amounts of the savory veggie and sausage mixture into the prepared muffin cups, distributing them evenly among all compartments.
Egg Cups: Blending, Baking, and Perfection
The secret to fluffy egg cups lies in how you prepare your egg mixture and careful baking.
- In a high-speed blender, combine the large pasture-raised eggs, cottage cheese, kosher salt, and a pinch of freshly ground black pepper. Blend on high until the mixture is completely smooth, pale yellow, and noticeably fluffy. This blending step incorporates air, making your egg cups incredibly light and airy.
- Carefully pour the aerated egg mixture into each muffin tin compartment, filling them about three-quarters of the way full. Be mindful not to overfill, as the egg cups will rise during baking.
- Evenly top each egg cup with the shredded goat cheddar and the reserved green parts of the green onions. This adds a beautiful finish and extra flavor.
- Carefully transfer the muffin tin to the preheated oven. Bake for 17-20 minutes, or until the tops of the egg cups are golden brown, puffed, and a knife inserted into the center comes out clean. Baking times may vary slightly depending on your oven, so keep an eye on them during the last few minutes.
- Allow the egg cups to cool in the muffin tin for about 10 minutes before carefully removing them. This resting period helps them set and prevents them from deflating or sticking.
- Serve these delightful High-Protein Meal Prep Egg Cups on their own for a quick bite, or pair them with a side of fresh berries and a slice of toasted sourdough for a more complete meal. Enjoy the fruits of your effortless meal prep!
To Store:
Proper storage is key to extending the freshness and usability of your meal-prepped egg cups.
- Allow the baked egg cups to cool entirely to room temperature before transferring them to an airtight container. Storing them while warm can create condensation, leading to sogginess.
- Once cooled and sealed, they will last wonderfully in the refrigerator for approximately 5 days. They reheat beautifully, especially in a toaster oven, maintaining their delightful texture.
To Reheat:
While convenient, microwaving can sometimes compromise the texture of egg dishes. For the best culinary experience, consider these reheating methods:
- For optimal texture and flavor, reheat your egg cups in a standard oven or toaster oven rather than a microwave. This method helps maintain their fluffy interior and slightly crisped exterior.
- Standard Oven: Preheat your oven to 350°F (175°C). Place the egg cups on a parchment-lined baking sheet and warm them for 8–10 minutes, or until they are heated through to your liking.
- Toaster Oven: Set your toaster oven to 350°F (175°C) and heat the egg cups for 5–7 minutes, or until thoroughly warmed.
(If reheating from frozen, add an extra 5–7 minutes to the cooking time and cover the egg cups loosely with aluminum foil for the first half of reheating to prevent over-browning while ensuring they warm all the way through.)
Recipe Substitutions & Frequently Asked Questions
One of the greatest strengths of this High-Protein Meal Prep Egg Cup recipe is its incredible adaptability. Feel empowered to customize the mix-ins to suit your preferences, dietary needs, or whatever ingredients you happen to have on hand. The possibilities for delicious variations are truly endless, ensuring you’ll never get bored!
For instance, you could venture down the classic broccoli-cheddar route, a combination that always delivers satisfying flavor and a dose of green goodness. Or, for a more indulgent twist, try a savory bacon and cheddar version, offering rich, smoky notes. Spinach and feta is another wonderfully simple yet incredibly delicious option, providing a Mediterranean-inspired flavor profile with its briny, tangy cheese and earthy greens. You could also experiment with a medley of any color bell pepper – red, yellow, or orange – combined with a kick of jalapeño for a bit of spice, and shredded cheddar or Monterey Jack cheese for a melty, comforting finish. All of these, and countless more, are fantastic ways to easily switch up the recipe, making it perfect for those who are always on-the-go and find themselves meal prepping these wholesome egg cups frequently. Don’t be afraid to get creative!
Regarding the egg mixture, I opted for lactose-free cottage cheese due to a personal lactose intolerance. However, if you don’t have this dietary restriction, you can easily replace it with regular milk (dairy milk or a dairy-free alternative like almond milk or oat milk) to achieve a similarly fluffy texture. If using milk, you may need to adjust the measurement slightly, as cottage cheese has a thicker consistency. Start with a smaller amount of milk and add more as needed until you reach a pourable, smooth consistency.
Unlocking the Power of Cottage Cheese in Eggs: Protein, Flavor, and Texture
Adding cottage cheese to egg dishes might seem unconventional to some, but it serves multiple advantageous purposes, significantly enhancing both the nutritional profile and the culinary experience. Primarily, it dramatically increases the protein content of the eggs. Cottage cheese is renowned for being a rich source of casein protein, a slow-digesting protein that contributes to sustained satiety and muscle repair.
Beyond its protein-boosting capabilities, cottage cheese plays a crucial role in elevating the flavor and texture of your egg cups. Its inherent creaminess and subtle tang lend a rich, velvety texture to the egg mixture, transforming them into wonderfully fluffier, more tender bites. It also imparts a savory, slightly cheesy taste that complements the eggs and other mix-ins beautifully, without being overpowering. This is an ingenious way to introduce that desirable savory, dairy-rich flavor while simultaneously keeping the overall protein content impressively high, making your breakfast or snack even more satiating and nutritious.
The Secret to Non-Soggy Egg Muffins: The Importance of Sautéing Your Veggies
One common pitfall that often leads to disappointingly soggy egg muffins is overlooking a seemingly small yet critically important step: adequately sautéing your vegetable mix-ins before incorporating them into the egg mixture and baking. It’s a mistake that can easily compromise the texture and overall enjoyment of your meal prep.
Here’s why this step is so vital: raw vegetables contain a significant amount of natural moisture. If you bake your egg cups with uncooked or insufficiently cooked veggies mixed in, this excess moisture will inevitably seep out during the baking process. As the vegetables heat up, they release their water content, which then gets absorbed by the surrounding egg mixture, resulting in that undesirable soggy, watery, or rubbery texture. This not only affects the mouthfeel but can also dilute the flavors.
By taking the time to sauté your vegetables thoroughly before adding them to the egg cups, you effectively cook out a substantial portion of their moisture. This pre-cooking step ensures that when they go into the oven with the eggs, they are primarily contributing flavor and texture, not excess water. This simple yet crucial technique prevents the dreaded sogginess, ensuring your egg cups come out perfectly firm, flavorful, and with a delightful consistency. Therefore, sautéing your vegetables is unequivocally a step you absolutely do not want to skip!

Equipment
- Blender
- Silicone muffin pan
- Baking sheet
- Large skillet
Ingredients
For the Mix-ins:
- 2 tablespoons avocado oil
- 6 green onions, thinly sliced, green and white parts divided
- 1 small red bell pepper, chopped
- 7 ounces chicken sausages, chopped (I like Applegate Organics or Whole Foods 365 brand)
- 1/4 teaspoon sea salt
- 1/2 teaspoon dried oregano
- Freshly ground black pepper, to taste

- 1/2 cup cottage cheese (I like Good Culture Lactose Free)
- 1/2 teaspoon kosher salt
- Freshly ground black pepper, to taste
Topping:
- 1 cup shredded goat cheddar
Instructions
- *Note: These work much better if you use a silicone muffin tin, which makes the egg cups very easy to release from the pan. If you use a silicone mold, be sure to put it on a baking sheet before pouring the egg mixture in to reduce spilling.
- Preheat the oven to 375°F (190°C). Spray your muffin tin with avocado oil cooking spray and set aside.
Mix-ins:
- In a large skillet, heat the avocado oil over medium heat. Once hot, add the white parts of the green onions and red bell pepper. Sauté for 2 minutes until the veggies start to soften.
- Add the sausage, salt, dried oregano, and pepper. Toss to combine and cook, undisturbed, for about 3 minutes or until the sausage begins to brown. Stir, and continue to cook until the sausage is browned on all sides. During the last minute of cooking, add in the spinach and toss to combine. Cook until the spinach is just wilted. Allow to cool before adding to the muffin tin.
- Once cooled to the touch, spoon even amounts of the veggie and sausage mixture into the prepared muffin cups.
Egg Cups:
- In a blender, add the eggs, cottage cheese, salt, and pepper, and blend until fluffy and pale yellow.
- Carefully pour the egg mixture into the muffin tins, making sure not to overfill since the eggs will rise while baking. Top with the shredded goat cheddar and the green parts of the green onions.
- Transfer to the oven and bake for 18-20 minutes until the tops of the egg cups are golden brown. Depending on your oven, you may need to cook for an additional 2-4 minutes. Allow to cool before removing from the muffin tin, about 10 minutes.
- Serve on its own or with a side of fresh berries and sourdough toast. Enjoy!
To Store:
- Allow the egg cups to cool entirely before storing in an airtight container. They’ll last in the fridge for about 5 days and heat up great in a toaster oven.
To Reheat:
- For best results, reheat egg cups in the oven or toaster oven instead of the microwave to maintain texture.
- Standard Oven: Preheat to 350°F (175°C). Place egg cups on a parchment-lined baking sheet and warm for 8–10 minutes, or until heated through.
- Toaster Oven: Set to 350°F (175°C) and heat for 5–7 minutes, or until warmed through.
